Rock'n'Roll Philadelphia Half Marathon - 1:11:49!!

Just three weeks after the Army Ten-Miler (ATM) I hit the streets again, this time for the Rock 'n' Roll Philadelphia Half Marathon.  Rock 'n' Roll Philly served as a tune-up and my last race leading up to California International Marathon (CIM) in five weeks.  I ran this race last year when it was in September and finished in 1:13:13.  This year the race was pushed back to the end of October to accommodate Pope Francis' first visit to the US and the city of Philadelphia.  The unique date was a "blessing" because we were treated with perfect running weather (40 degrees with very little wind) on Halloween day. 

Marathon training has been going extremely well and with a recent PB at the ten mile distance, there was no reason I wouldn't be able to run a PB for the half-marathon.  My race strategy was similar to my ATM race; start out at about 5:30 pace or slightly under for the first half and then drop the hammer on the second.

The first few miles felt pretty easy.  I went through the first mile right at 5:30 pace.  Me and a group of runners, some were elite females aiming for the Olympic Marathon Trials Standard (Women - 1:15:00, Men - 1:05:00), actually freaked out because the timing clock at Mile 1 showed 5:08.  I then heard a guy on the bike tell his athlete not to worry because the clock was wrong and that the 1st mile was a 5:30.  My second mile split was slow (GPS split for was a 5:43) even though I felt like I was running the same effort/pace.  I hit the 5K in 17:11, about 5-10 seconds slower than I had planned.  I probably fell behind because I was too busy waving to my wife and daughter.

At 10K I was still feeling really good, maybe too good. I went through 10K in 34:23.  No wonder I was feeling too good!  I practically cruised the second 5K (17:12) in the same time as the first.  After 10K is when I started to roll.  I ran miles 7 and 8 in 5:25 and 5:28.  However, mile 9 was a slow 5:38.  I think a combination of a short uphill and sharp turn onto Falls Bridge caused me to lose some seconds.  Luckily, I made up the lost seconds on the next mile with a 5:19 split. 

At the 10 mile mark, which I came across in 54:56, I caught and passed about four runners, including three-time Olympian Jen Rhines. It's crazy to think that my 10 mile split was a sub-55 and only 21 seconds slower than my PB I set a few weeks ago.  Coming through the ten mile mark in just under 55-min meant that I'd only have to run 5:30 pace for the remaining 5K to hit my goal time of 1:12. 

I wasn't going to settle for 5:30 pace, so I tried to keep the hammer down and ran 5:24, 5:29, and 5:24 for the last three miles.  When I got to the 13 mile mark, just at the base of the short steep hill before the finish, I glanced at my watch and saw 1:11:10.  I knew at this point that I would break 1:12 for the half.  I sprinted up the short hill and to the finish like nobody's business crossing the line in 1:11:49, a new half-marathon PB by a whopping 80 seconds.  According to my Garmin splits and Strava, I ran the last .1 mile of the race at sub-5:00 pace, and that's with the hill. I'd have to say that the weekly hill blasts my coach has incorporated into my training has really paid off.

Below are my splits and a comparison of my 2014/2015 R'n'R Philly race.  Interestingly, I ran much faster this year but placed lower in the overall results, mainly because the fast guys and ladies decided to show up and run a qualifying time for the 2016 U.S. Olympic Marathon Trials.  A total of 44 runners (24 men and 20 women) ran fast enough to qualify for the marathon trials in February.  Insane!

Some thoughts following my half-marathon PB:
  • I was thrilled to run a huge PR and sub-1:12.  However, I think if I wasn't being too patient early in the race I probably would have ran about 10-20 seconds faster. I'm not greedy though, I'll take a 1:11:49!!!
In disbelief!
  • It's obvious that I'm a patient and negative split type of runner.  Personally, I think it's the best and smartest way to run the long distance races. 
  • The race was a huge and perfect confidence booster leading up to CIM in five weeks.  I feel that my ultimate goal of a sub-2:30 marathon is well within reach.

March 9 - 22 Training

March 16 - 22

Mon: AM - 8.5 miles with 6x30s pickups (7:02); PM - 5.1 miles (8:01)

Tue: AM - 10 miles easy (7:01). Legs started to feel a bit heavy and fatigue over the last couple miles.  PM - 4.1 miles easy (7:34)

Wed: AM - 10 miles with 16x400 with 1:00 rest and 3:00 jog/rest after every 4 reps. Goal was hit to the 400s in 75 to maintain some speed.  The added rest is because I'm coming off the race.  Rans splits of (75, 74, 74, 73), (74, 73, 74, 74), (73, 72, 72, 73), (73, 72, 73, 73).  PM - 5.1 miles 8:04)

Thu: AM - 10.1 miles easy (6:54); PM - 4.1 miles easy (7:47)

Fri: AM - 8.1 miles with 4x30s pickups (7:01); PM - 5.2 miles easy (7:36)

Sat: 20.3 miles long run with last 5 miles at marathon effort (6:30).  Planned a route with lots of hills (some very steep) and downhills.  Ran 6:35ish to high 6:40 pace for the first  15 miles.  On the last 5 miles, I ran most of it downhill to get some pounding on the quads.  The first mile (mile 16) was rolling, the next 3 miles at a gradual descent, and the last mile slightly uphill.  Ran splits of 5:57, 5;50, 5:45, 5:53, and 5:47.  Really happy with this long run.  

Sun: AM - 5.6 miles easy (7:18); PM - 5 miles easy (7:38)

Weekly Total: 101.2 miles on 13 runs/7 days
Really good volume considering it was the week after the half.  I felt like my legs recovered pretty quickly from the half.  I'm not surprised though, because I've gotten my recovery (nutrition) down to a science.  Thanks to Herbalife24!

March 9 - 15

Mon: AM - 8.5 miles easy with 6x30s pickups (6:56); PM - 5.1 miles easy (7:09)

Tue: AM - 15.1 miles with 10 mile tempo in 56:37 (5:40). Goal was to run at just under 5:50 to 5:40 pace. Ran 3 rounds of the 3-mile downtown loop and then a 1-mile loop.  The 1st 3-mile loop felt comfortable with splits right at 5:44-5:45.  On the 2nd loop I picked up the pace just a bit  and hit splits of 5:40, 5:40, and 5:38.  The 3rd 3-mile loop was faster at 5:37, 5:38, 5:34 and last mile in 5:35.  Happy with this tempo and how I felt overall.  PM - 4 miles easy (7:44)

Wed: AM - 6.2 miles easy (7:09); PM - 4 miles easy (7:45). Ran about an hour later than I usually do on my lunch time run.  Felt the difference because I started to get hungry on the run.  

Thu: AM - 8.2 miles with 6x400 w/ 400 rec jog.  Plan was to hit the 400s in 75s.  I ran 75, 73, 75, 74, 74, & 74.  PM - 4.2 miles easy (7:50)

Fri: 6 miles easy (7:30). 

Sat: AM - 14.8 miles with Rock'n'Roll DC Half-Marathon in 1:13:32 (5:37); 13th Overall, 1st in Division and 1st in Military Challenge.  Poor running conditions (rainy and cold) and a challenging course.  I went into the half aiming to run 1:12, but I knew it wasn't going to be easy with one steep hill and a handful of gradual climbs.  When I hit the 10-mile mark just a tad over 56 minutes I knew that a sub-1:13 was still in the cards, but was going to be tough.  I'd have to run a sub-17 last 5k, which I knew I was capable of.  However, a side-stitch at 11 miles that stayed with me the rest of the race and a long gradual hill on mile 12 threw away any hopes of a sub-1:13.  PM - 3.4 miles easy (8:13)

Sun: AM - 8.7 miles easy (7:09)

Weekly Total: 88.2 miles on 12 runs/7 days.
Overall, it was a good week of training that included a half-marathon race.  I'd call this a down week, but I'm not so sure it was with a long tempo and half-marathon race. I guess, in terms of volume, it was a down week, because I ended up with 88 miles whereas I've averaged 100+ miles/week over the last 8 weeks.

September Training

September 22 - 28

Mon: AM - 7 miles easy (7:17); PM - 4.4 miles easy (7:11)

Tue: AM - 8.2 miles easy (7:06); PM - 4.4 miles easy with 4x30s pick-ups (7:10)

Wed: AM - 10.8 miles including 16x400m w/ 1:00 rec. Goal was to run 80s laps, but no faster than 77.  Splits: 80, 79, 78, 78, 77, 78, 77, 78, 77, 78, 78, 78, 77, 77, 77, & 77.  Finished the workout feeling like I could have ran more 400s at this pace; PM - 3.8 (7:17)

Thur: AM - 7.9 miles (7:34). chickened out and ran on the treadmill because it was pouring, cold and windy in the early morning. Didn't want to feel miserable on an easy run;  PM - 4.4 miles easy (7:06)

Fri: AM - 10.1 miles including 4M tempo in 22:12 (5:33). Goal was to start at 5:40 pace and slowly progress down to 5:30.  Splits were 5:38, 5:37, 5:31, and 5:27. Felt really good.  PM - 4 miles easy (7:15)

Sat: 20 miles long run (6:38). Felt really good. 6:40ish pace felt more like 7:00. Last 12 miles were comfortable at 6:20-6:30ish.  

Sun: 9.1 miles easy (7:04)

Weekly Total: 94.1 miles on 12 runs/7 days
My highest weekly mileage in about 6 months.  I head down to El Paso, TX tomorrow and will be there for about 5 weeks.  El Paso is at 3900 ft, so I'm looking forward to running at a moderate elevation.  I'll be working long hours, so I'm hoping that I can still put in the miles.

September 15 - 21

Mon: AM - 8.6 miles easy with 6x30s pick-ups; PM - DNR. Travel back home.

Tue: AM - 12 miles including 6x1mile w/ 400 rec. Goal was to run 81sec laps (5:25) for the first 4 reps and then faster on the last 2.  Hit the mile repeated in 5:24, 5:22, 5:22, 5:21, 5:16 and 5:10.  Happy with the result of the workout considering I only had 3 hours of sleep from the long travel from CA.  PM - 4.4 miles easy (7:05)

Wed: AM - 8.1 miles easy (7:02); PM - 4.5 miles easy (7:05)

Thu: AM - 9.6 miles including 8x1:00 on 2:00 off fartlek; PM - 4.1 miles easy (7:06)

Fri: 8 miles easy (7:11)

Sat: 6.1 miles easy with 4x30s pick-ups

Sun: Philadelphia Rock 'n' Roll Half-Marathon - 1:13:13 (5:36); Splits: 5K - 17:33, 10K  - 35:03, 10M - 56:15.  Very happy with my race considering it was warm (68deg) with 88% humidity.  It was my 2nd fastest half-marathon, only 4 seconds slower than my PR.  Every 5K was faster than the previous one.  Ran my last 5K (10M to Finish) in 16:58 (5:28).  Passed quite a few runners in the last 3-4 miles. ; 3.1 miles warm-up/cool-down.

Weekly Total: 81.6 miles on 10 runs/ 7 days.
Still a good week of mileage with the half-marathon.  Fitness is much better than I expected.

September 8 - 14

Mon: AM - 7.5 miles easy (7:14); PM - 4.6 miles easy (7:14)

Tue: AM - 8.5 miles with 4x30s pick-ups (6:57); PM - 4.5 miles easy (7:08)

Wed: AM - 12.1 miles with 9 mile progression. Goal was to progress every 3 miles at 6:30, 6:05, 5:45. Ended up running 19:20 (6:25, 6:27, 6:28), 18:09 (6:04, 6:03, 6:02), and 16:58 (5:43, 5:41, 5:34). First section felt smooth and easy, the 2nd steady and comfortable, and the 3rd fast and tough, but manageable.; PM - 4.6 miles easy (7:09)

Thu: AM - 11.1 miles easy (6:59); PM - 4.7 miles easy (7:07)

Fri: AM - DNR. Traveled to CA; PM - 8.8 miles easy (7:05). Very dry in San Jose.

Sat: 16.1 miles long run with 12 miles progressing from 6:40 to 6:15. (Avg'd 6:32 for entire run). Felt good and comfortable.

Sun: 8 miles easy (7:07)

Weekly Total: 90.5 miles on 11 runs/7 days

Wed: 10.5 miles easy (7:04)

Thu: AM - 7.7 miles easy (7:03); PM - 4.2 miles easy (6:50)

Fri: AM - 10 miles with 16x400m w/ 1:00 rest; plan was to keep the reps at 78-80 feeling controlled and fast for the first 12 reps and then around 75 for the last 4. (80, 78, 77, 78, 78, 79, 79, 78, 77, 77, 77, 77, 73, 73, 74, 72); PM - 3.1 miles easy (7:53)

Sat: 6 miles easy (7:14)

Sun: 20.3 miles long run (6:42); first 4-5 miles easy then steady easy at 6:40ish pace. After 10 miles (1:08), I settled in at 6:35 and slowly progressed to sub-6:30 for 14-18 miles. No carbs, just water at 13 and 16 miles.

Weekly Total: 90.3 miles on 11 runs/7 days
Good week of training with 3 quality sessions. It was nice to hit the track again for some leg-turnover.

I Conquered Hospital Hill

You couldn't have asked for better weather conditions on an early June morning for Hospital Hill. Mid-50 degrees, overcast with some sun and a cool breeze....Come On! Where was this weather on April 16?

I knew I was ready for Hospital Hill, but honestly I did not know what to expect in terms of a time goal for this race. I thought a 1:14-1:15 would be a reasonable and respectable time considering the hills. At the expo on Friday, Rusty, who is a race director for some of the local races, congratulated me on my win and finishing time at the Five Trails a couple weekends ago. He told me that I'd run well in tomorrow's (Saturday) race, because the Five Trails course was tougher than Hospital Hill. His comment gave me a positive mindset, but I'd still have to see for myself.

When the gun went off I made sure not to go out too hard, as there were also 5K and 10K runners in the race running the same course, at least for the first few miles. I ran the first two miles steady and controlled, hitting mile 2 in 11:23 (5:42, 5:41). The next 3 miles (3-5) were a gradual decline, and I settled into a good rhythm running low to mid-5:30 pace until the steep hill at mile 6 (see elevation chart below). Mile 6 split was my 2nd slowest mile (5:53). My slowest mile split of the day was mile 11 (5:54). The hill at mile 11 wasn't as steep as mile 6, but it was a gradual climb that lasted literally for an entire mile.



At the start of the 12th mile, or 11-mile marker, the half-marathon and 10K runners meet up with cones separating the two races. The half-marathoners ran on the left side of the street and the 10K-ers on the right side. This part of the course actually motivated me to push myself because I not only had a little over two miles to go in the race, but also because I was now running alongside and passing other runners, even though they were 10k runners. In all honesty, the race was a lonely one for me. I practically ran alone with the exception of the first couple miles. Additionally, there wasn't much crowd support in the middle portion of the race. As one of the oldest half-marathons in the country (39th annual), I'd think that there would be more support and spectating from the local residents, especially that the middle miles run through residential areas.

With about a mile left in the race I really began to push the pace (Mile 13 split was 5:09). At that particular point I had no idea what my projected finishing time would be; however, I did know that I'd finish in under 1:15. I made the turn into Grand Blvd and could see the finish line in the distance. I hit mile 13 with the clock at 1:13:26 (believe it or not there was a race clock at the last mile split). With a little less than 200m to the finish I knew that I could go sub-1:14 if I just let the legs go. Thanks to the 200m repeats I've been doing at the end of my track sessions, I sprinted for the finish and just dipped under 1:14 with a 1:13:59. Results here.  Hospital Hill is my 4th fastest half-marathon and also the 4th time running in the 1:13s.  I have yet to break 1:13....my excuse is that I'm always running a half as part of my marathon train-up and never fully tapered for it, or I tend to pick hilly half-marathons.  ;)


In a strong field of runners I finished 27th overall and 3rd in my age-group. I just missed out on some cash in the Top 3 Missouri runners. Actually, I was really the 3rd Missouri runner because the 2nd runner in the Missouri state category was listed in the wrong state (Lawrence is a city of Kansas and not Missouri). No worries though, it was great to be out there and run well in what was my last race in Kansas/Missouri. Later this month I'll be moving to Fort Bragg, NC, where I'll be stationed for the next three years.

Weekly Summary: May 7-20 / Half-Marathon Race

I've been doing a lot of writing the last couple weeks.  Unfortunately, or maybe fortunately, none of it was blog writing.  I was busy completing my final thesis for my Master's degree, and doing other papers and creating presentations for my Army staff college classes.  I'm all done with my Master's now. It's just a matter of walking across the stage to receive my degree in a couple weeks.

Running, on the other hand, has been going pretty well.  Since my last post, I paced my wife in the Running with the Cows Half-Marathon two weekends ago, which she placed 2nd, ran a couple track sessions, and finished off this week with a win at the Five Trails Half-Marathon.  My wife was the 1st overall female, so it was a good day for "Team Blas".  Results here.

Five Trails is actually not on trails as the name would suggest.  According to halfmarathons.net, the race is named for the five historic trails (Pike's Peak Trail, Sante Fe Trail, Mormon Trail, and the Oregon and California trails) that criss-cross through the Leavenworth area.



The hilly/rolling half-marathon is a single rectangular loop around the city of Leavenworth and runs on pavement/concrete.  It was one of the more challenging half-marathons I've raced, because of the hills.  The hill at Mile 3 (see elevation chart above) is known as the "Pike's Peak of Leavenworth". Luckily, for me, this was my type of race because hills are a strength of mine.  I'm quite happy with my execution and how I felt overall in the race.  It was also a good rehearsal for Hospital Hill in a couple weeks.

CPC Loop Den Haag - 1:13:09

Marathon training has been going extremely well the past 12 weeks, and training results confirmed that I was fit and ready to improve on my half-marathon PB of 1:13:17, which was set at this same race last year.  For the week of the race, the plan was to continue training, but easing off of the pace and distance of the runs to give myself a little recovery week with the race at the end.  This would also give my body lots of energy and be ready to handle the final block of training for Rotterdam.

On Thursday I did my last quality workout, 10x1'fartlek, and unfortunately, it left my legs a little too tired.  The short easy runs on Friday and Saturday were to provide some recovery and freshen up the legs for the race, which it did; however, I made an unwise decision of staying on my feet (~5-6 hrs) touring the city on Saturday afternoon.  I think all the walking on Sat., combined with 10-12 mph winds in which the last 4kms were headwinds, caused me to lose some seconds and my goal of a sub-1:13.


I ran aggressive, but controlled, early in the race and came through the 5K mark in 17:11. For the next few kilometers I ran behind a small group of runners so that I could be protected from the wind and conserve some energy for later in the race. Drafting off the group actually caused me to lose 17 seconds over the next 5K (17:28). Despite losing some valuable seconds in the 2nd 5K, I still came through 10K in 34:39. I then picked up the pace over the next five kilometers and crossed the 15K mark in 51:57 (17:18). Much better. With kilometers 16 and 17 both at 3:25 (5:30 pace), I thought to myself that if I could just hold on to this pace for the remaining 4Ks, or even increase the pace, then it would be a great day. Unfortunately, things didn't workout as I would have liked it to. The legs and breathing got heavier, and the headwinds stronger as each km passed.  I still finished strong, though it wasn't pretty (see photo above), with the last 1.1K in 3:40 (5:21 pace) and a new half-marathon PB of 1:13:09.  I am content with my performance as it's certainly not easy running a half-marathon PB during the middle of marathon training, especially that I haven't backed off that much.  The main race and focus is Rotterdam in a few weeks.
